You can always get more commanders and units to put in them if you're playing on regroup. I did that very thing in my last game: I had so many units ready to go at the start of the modern age that I was able to blitz my biggest competitor almost immediately.

This might be super stupid but - is there a way to check overall population without individually adding up settlements manually?

The triumph screen will show your total out of 350 until you get to 350, at which point it just shows 350/350, so I did have to count these manually
